A sleep schedule is not a bedtime. A bedtime is one number and it fails the first evening something runs late. A schedule is the set of decisions that make the bedtime possible: when caffeine stops, when the lights come down, when the screens go off, and above all when you get up.

The wake-up time is the whole schedule

Everything above is generated backwards from one input, and that is deliberate. Your wake-up time is the only part of the day that is genuinely fixed, and it is also the strongest input your body clock has. Morning light at a consistent time each day pulls the entire rhythm, including the time you naturally get sleepy, into place behind it.

Bedtime, by contrast, is an output. If you try to set the bedtime and let the wake-up float, the schedule drifts later week by week, because a free-running human clock is slightly longer than 24 hours.

Why the cut-offs are where they are

  • Caffeine, 8 hours. Caffeine's half-life is around 5 to 6 hours. A 3 PM coffee still has a quarter of its dose in you at 11 PM. It may not stop you falling asleep, but it measurably cuts deep sleep.
  • Alcohol, 4 hours. Alcohol shortens sleep latency and then wrecks the second half of the night as it clears, suppressing REM and fragmenting sleep. It is a sedative, not a sleep aid.
  • Big meals, 3 hours. Digestion raises core body temperature, and falling asleep requires it to drop.
  • Screens, 30 minutes. The light matters less than the content. A dim phone that keeps you engaged is worse than a bright book that bores you.
  • Morning light, within an hour of waking. This is the one people skip and the one that does the most work.

Fixing a broken schedule

If your current schedule is hours away from your target, do not jump. Move in 15 to 30 minute steps every two or three days, and change the wake-up time first, not the bedtime. Getting up 30 minutes earlier makes you sleepy 30 minutes earlier that night; trying to fall asleep 30 minutes earlier while still getting up late just means lying awake.

Expect the first three or four days to feel worse before they feel better. The signal you are looking for is not falling asleep faster; it is waking up without an alarm within a few minutes of your target.

Shift work and irregular hours
